Breakfast

Overnight oats with kefir & berries

5 min + overnight

Why it helps: Beta-glucan fiber from oats plus live cultures from kefir — a classic prebiotic and probiotic pairing.

  • 1/2 cup rolled oats
  • 3/4 cup plain kefir
  • 1 tbsp chia seeds
  • 1/2 cup mixed berries
  • 1 tsp honey, cinnamon

Stir oats, kefir and chia in a jar, refrigerate overnight, then top with berries, honey and cinnamon.

Green banana & flax smoothie

Why it helps: Slightly green banana carries resistant starch, a favourite fuel for butyrate-producing bacteria.

  • 1 slightly green banana
  • 1 cup unsweetened yogurt
  • 1 tbsp ground flaxseed
  • Handful spinach
  • 1/2 cup water or milk

Blend everything until smooth. Drink within a few minutes of blending.

Lunch

Why it helps: Plant diversity is the single strongest predictor of microbiome diversity.

  • 1 cup cooked quinoa or barley
  • Roasted carrots, red cabbage, chickpeas
  • Raw fennel, parsley, pumpkin seeds
  • Lemon-tahini dressing

Roast the vegetables and chickpeas at 200°C for 20 min, pile over grains, add raw crunch and seeds, dress and toss.

Miso & shiitake noodle soup

Why it helps: Unpasteurised miso adds live cultures; mushrooms and leeks bring prebiotic fibers.

  • 2 tbsp unpasteurised miso paste
  • 150g shiitake mushrooms
  • 1 leek, sliced
  • Buckwheat noodles, spring onion, ginger

Simmer leek, ginger and mushrooms 8 min, cook noodles separately, then whisk miso into the broth off the heat so cultures survive.

Dinner

Lentil, leek & turmeric stew

30 min

Why it helps: Lentils deliver both soluble fiber and polyphenols; leeks and garlic are prebiotic staples.

  • 1 cup red lentils
  • 2 leeks + 3 garlic cloves
  • 1 tsp turmeric, 1 tsp cumin
  • 400ml vegetable stock, squeeze of lemon

Soften leeks and garlic, add spices and lentils, pour in stock and simmer 20 min. Finish with lemon.

Dinner

Kimchi cauliflower fried rice

15 min

Why it helps: Fermented kimchi plus cruciferous fiber, with cooled rice for extra resistant starch.

  • 1 cup day-old cooked rice
  • 1/2 cup kimchi, chopped
  • 1 cup riced cauliflower
  • 1 egg, sesame oil, spring onion

Fry cauliflower and rice hot and fast, push aside and scramble the egg, then fold kimchi through at the very end.

Dark chocolate & kefir mousse

Why it helps: 85% cacao is rich in polyphenols that beneficial bacteria ferment, and kefir keeps it live.

  • 100g 85% dark chocolate, melted
  • 3/4 cup thick plain kefir or yogurt
  • 1 tsp maple syrup
  • Pinch of sea salt, raspberries to serve

Fold cooled melted chocolate into the kefir with the syrup and salt, chill 2 hours, top with raspberries.

Dessert

Baked cinnamon apples with walnuts

Why it helps: Apple pectin is a gentle prebiotic fiber; walnuts add omega-3s and polyphenols.

  • 2 apples, halved and cored
  • 2 tbsp chopped walnuts
  • 1 tsp cinnamon
  • Spoonful of live yogurt to serve

Bake apples cut-side up at 180°C for 20 min with cinnamon, scatter walnuts, serve warm with cool yogurt.

Snacks

Rosemary roasted chickpeas

30 min

Why it helps: A crunchy swap for chips that delivers resistant starch and 6g of fiber per handful.

  • 1 tin chickpeas, drained and dried
  • 1 tbsp olive oil
  • 1 tsp chopped rosemary
  • Smoked paprika, salt

Toss and roast at 200°C for 25 min, shaking halfway, then season while hot.

Snacks

Sauerkraut & avocado rye toast

Why it helps: Raw sauerkraut brings live cultures; rye and avocado bring fiber and healthy fats.

  • 1 slice sourdough rye
  • 1/2 avocado
  • 2 tbsp raw sauerkraut
  • Pumpkin seeds, black pepper

Mash avocado on toast, pile sauerkraut on top, finish with seeds and pepper.

Snacks

Chamomile & ginger nightcap

5 min

Why it helps: A caffeine-free wind-down drink that supports the overnight digestive rest window.

  • 1 chamomile tea bag
  • 2 slices fresh ginger
  • Splash of lemon

Steep 5 minutes, sip 60–90 minutes before bed instead of a late snack.
